The run-walk method
Alternating running and walking isn't a lesser form of running — it's how most beginners get to 5K without shin splints. You extend the running intervals week by week until the walking disappears.
Weekly structure
Three sessions with a rest day between each. Consistency beats any individual session.
- Session 1: intervals
- Session 2: easy continuous effort
- Session 3: slightly longer easy effort
- Optional: one strength session
- One full rest day minimum
Pacing and effort
If you can't speak in full sentences, slow down. Beginners almost universally run their easy runs too fast, which is why the plan feels harder than it should.
Picking your first 5K
Free weekly community 5K events are the ideal first race: no entry fee, all paces, and a timed result. Enter one in week eight.
Your first month
- 01
Weeks 1–2 — 1 min run, 2 min walk
Repeat for 20–25 minutes, three times a week.

Weeks 3–4 — 3 min run, 1 min walk
Same total time. The running intervals grow, the walking shrinks.

Weeks 5–6 — 8–10 min continuous
Two blocks with a short walk between. Effort stays conversational throughout.

Weeks 7–8 — full 5K
Run 25–30 minutes continuously, then enter a community 5K and enjoy it.

How fast should a beginner run 5K?
Anywhere between 25 and 45 minutes is completely normal for a first 5K. Finishing is the goal, not the time.
Do I need special shoes?
Running shoes, yes; expensive ones, no. A fitting at a running shop matters more than the price tag.
Do I need experience to join a club or session?
